Frozen Shoulder Stretches: Gentle Moves to Regain Motion

Updated September 10, 2026 · 6 min read

Frozen shoulder is a condition where the shoulder becomes painful and progressively stiff, sharply limiting movement, most often between ages 40 and 60. Gentle, regular stretching is a mainstay of recovery, done within a comfortable range to slowly restore motion. The most useful moves are pendulum swings, the towel stretch, cross-body and wall-walk stretches, done daily, warmed up first (a warm shower helps). The key rule: stretch to gentle tension, never force through sharp pain, which can set recovery back. Frozen shoulder typically improves over many months and often needs a proper diagnosis and a physical therapy plan, since other shoulder problems can look similar. See a doctor to confirm what you're dealing with before pushing a stiff, painful shoulder.

Frozen shoulder is as frustrating as it sounds — a shoulder that stiffens up and won't move. Gentle, patient stretching is central to getting motion back.

What is frozen shoulder?

Frozen shoulder (adhesive capsulitis) is when the capsule around the shoulder joint thickens and tightens, causing pain and progressive stiffness. It typically moves through painful, stiff, and thawing phases over many months, and is most common between 40 and 60.

Gentle stretches that help

How to stretch safely

Warm up first (a warm shower or a few pendulums), stretch to gentle tension only, and hold 15–30 seconds. Do it daily — little and often beats occasional hard stretching. Never force through sharp pain, which can worsen it.

See a doctor to confirm it's frozen shoulder — other problems (rotator cuff tears, arthritis) look similar and need different treatment. A physical therapist can build a safe, staged plan. This is general information, not a diagnosis.
